Warm Up:  1000m

  • 400 as 100 FS, 100 BR, 100 BK, 100 FS
  • 300 as 75 FS, 75 Br, 75 BK, 75 FS
  • 200 Kick mix
  • 100 as 2 x (25 Drill, 25 Scull)

Set 1: 800m

  • 8 x 100  on 2:00 as alternating:
    – 50 FS, 25 IMO, 25 FS
    – 50 IMO, 25 FS, 25 IMO

Set 2:  300

  • 5 x 50 BK SWOLF (sum time + strokes) on 2:00
  • 50 recovery

Set 3:  300

  • 300 FS for Stroke Review

Set 4:  150

  • 3 x 50 FS Desc on 1:00
    – set Stroke on 1st
    – hold stroke count and drop time
    act:  34 strokes, 37sec, 34 strokes 35 sec, 35 strokes, 34.5 sec
